Is training barefoot or in minimalist shoes actually better for you?

The short answer

Barefoot training can build stronger foot muscles and works fine for controlled lifts like deadlifts. But the proprioception and force-production benefits are mostly oversold, and rushing the shoe transition is a legitimate way to get hurt.

Take off your shoes for a heavy set of deadlifts and you’ll probably feel more “connected” to the floor. That sensation is real, but it’s not the same as more force. A 2021 study that had lifters pull conventional and sumo deadlifts both barefoot and shod found no difference in peak ground reaction force or bar velocity between conditions — the barefoot pulls simply required less mechanical work, because the bar traveled a shorter distance off a thinner sole. That’s a lever-arm effect, not a strength gain, and it undercuts the common claim that ditching shoes makes you measurably more powerful.

The proprioception story is similarly half-true. Dedicated barefoot or minimalist strength programs — foot-specific drills and balance work done consistently over weeks — do build measurably bigger intrinsic and extrinsic foot muscles, and a 2025 systematic review found that pattern fairly consistently across studies. But bigger muscles didn’t reliably translate into better function in the same body of research; several studies reported structural gains with no matching improvement in strength or balance performance. A separate landing-kinetics study comparing gymnasts, cheerleaders, and untrained adults, barefoot and shod, found that who stabilized fastest tracked with years of athletic training, not footwear. Elite landing control comes from practice, not bare skin on a mat.

Where the transition actually bites

The clearest finding in this whole area is about risk, not benefit. Runners who moved into minimalist shoes over 10 weeks — even gradually — showed new bone marrow edema, an early stress-reaction signal, far more often than a control group running in their normal shoes. A separate randomized trial found injury risk in minimalist shoes climbed sharply with body weight, roughly doubling for runners around 190 pounds compared with similar-weight runners in conventional shoes. Feet and calves that spent years in cushioned, structured shoes need months, not weeks, to adapt.

The practical version

Barefoot or minimalist work earns a real place for specific jobs — deadlifts, single-leg balance drills, short dedicated foot-strengthening blocks — where load is controlled and the downside is small. It’s a much worse idea as a wholesale swap for your everyday training or running shoe, especially if you’re on the heavier side or new to it. Change the footwear under one lift or drill at a time. Don’t overhaul your whole training life in a month.
