How fast do you lose your gains when you stop training?
A week or two off costs you almost nothing in strength or muscle size. Cardio fitness is what slips first, while the neural skill of the lift often barely moves at all.
Nothing bad happens on day one, or even day ten. “Losing your gains” isn’t one process — it’s three, running on different clocks: cardiovascular fitness, muscle size, and the neural skill of producing force. Conflating them is why a week off training feels like an emergency when it isn’t.
Cardio fitness moves first. A 2022 meta-analysis of detraining studies in athletes found VO2max down roughly 4% after a month or less off training, versus roughly 9% once the layoff passed a month, leveling off around the three-month mark. Muscle is the slow mover: a meta-analysis in older adults found no significant drop in muscle size through 12 to 24 weeks of training cessation, with real loss only showing up past 31 weeks. A separate review of trained lifters found strength held level against non-training control groups through 16 to 24 weeks off, only converging with the untrained group around 32 to 48 weeks. Even a tightly controlled two-week shutdown of competitive sprinters found slow concentric knee strength barely moved (under 1%), though eccentric strength — the quality that turned out most vulnerable to short breaks — dropped about 15%.
The “skill” of the lift may be the last thing to go
Rate of force development — how quickly a muscle can ramp up force, the neural-drive side of strength — looks like the most durable piece of all. A meta-analysis pooling seven training-cessation studies found essentially zero difference in RFD between the end of a training block and after a period of detraining. The wiring stays tuned even as the tank (cardio) and, eventually, the engine (muscle) start to shrink.
Where the evidence gets thin
This isn’t as airtight as the creatine literature. The muscle-size numbers above come from studies in older adults specifically, and the strength review anchoring the 16-to-24-week estimate had only two usable trials for its pooled analysis — real gaps, not settled science, and results likely shift with training age and muscle group.
Practically: a week or two off for illness, travel, or a planned deload is not a crisis. You’ll notice more huffing on the stairs long before you notice any weaker on the bar.
