Do screens before bed really wreck your sleep?
They can. Bright evening light, stimulating content, and simply staying online longer all push sleep later — but a dim screen is not the same as four hours of maximum-brightness scrolling.
Screens can interfere with sleep, but “blue light” has swallowed a more ordinary explanation: phones are bright, interesting, and very good at stealing bedtime. Light can suppress melatonin and shift the body clock later. Notifications and emotionally charged content keep the brain alert. And every extra half-hour online is half an hour not spent asleep.
The laboratory effect is real. In a small randomized crossover trial, people reading on a bright e-reader for hours before bed fell asleep later, had delayed circadian timing, and felt less alert the next morning than when they read a printed book. That does not mean checking one message destroys a night. Dose matters: brightness, distance, duration, content, and your usual bedtime all change the effect.
Night mode is not a force field
Warm display settings reduce short-wavelength light, which is reasonable. Evidence that blue-blocking glasses produce meaningful objective sleep improvements is much less convincing; recent pooled trial data are small and uncertain. A filter also cannot stop a tense work email, a competitive game, or an endless feed from keeping you awake.
The practical intervention is broader: dim the room and screen, mute alerts, avoid the content that hooks you, and give yourself a repeatable stopping point. If you regularly lose sleep to the phone, charging it out of reach is more powerful than changing its color temperature.

Screens are a controllable nudge, not a sleep toxin. Protect the last 30-60 minutes when sleep is fragile, especially if you already struggle to fall asleep. If a quiet, dim e-reader does not delay your bedtime or disturb your sleep, there is no prize for replacing it with candlelight.
