Does baking soda improve high-intensity performance?

The short answer

Yes, for the right event. Sodium bicarbonate can modestly improve repeated sprints and very hard efforts lasting roughly 30 seconds to 12 minutes, but the effective dose commonly causes bloating, nausea, or diarrhea.

Sodium bicarbonate is ordinary baking soda used as an extracellular buffer. During very hard exercise, working muscle produces hydrogen ions faster than the body can manage them. Raising blood bicarbonate helps move some of that acid load out of the muscle, which can delay the point where power collapses.

The average benefit is small but real for efforts that create a lot of acidity: repeated sprints, combat-sport rounds, hard rowing or swimming, and muscular-endurance work. The evidence is strongest from roughly thirty seconds to twelve minutes. It is much less useful for a one-rep max, an easy long run, or a sport limited mainly by skill.

The usual research dose is 0.2-0.3 grams per kilogram, taken one to three hours before exercise. For an 80-kilogram athlete, 0.3 g/kg is 24 grams—several teaspoons and a large sodium load. That explains the supplement’s famous second event: gastrointestinal survival.

Test the gut before the clock

Bloating, cramping, nausea, vomiting, and diarrhea can erase a small performance gain spectacularly. Lower doses, taking it with a carbohydrate-rich meal, individualized timing, split doses, or enteric-coated capsules may help. Responses vary enough that the protocol belongs in training long before competition.

People with high blood pressure, kidney or heart disease, sodium restrictions, or relevant medication should not improvise a large bicarbonate load. It can also alter absorption of some drugs by changing stomach and urine pH.

The takeaway

Sodium bicarbonate is a legitimate niche ergogenic aid, not a general pre-workout. It is worth considering when tenths of a percent matter in repeated or sustained high-intensity work and you have rehearsed a tolerable protocol. For ordinary gym sessions, the stomach risk and preparation are usually more trouble than the edge is worth.
