Can you burn fat off a specific spot by training it?

The short answer

No. You can build the muscle under the fat, but you can't choose where fat comes off — that's set by your overall energy balance, not by which body part you work.

The idea is intuitive: grind out enough crunches and the fat over your abs should burn off. That’s not how it works. A contracting muscle doesn’t feed on the fat sitting on top of it. Fat gets broken down and shipped out through the bloodstream to wherever the body needs energy, and that process is run by hormones acting on your whole body at once — not by whichever muscle happens to be sore.

The cleanest test is single-limb training, where your untrained side becomes a built-in control. When people trained one leg for 960 to 1,200 reps a session, three days a week for 12 weeks, they did lose fat — but more came off their arms and trunk than off the leg they’d been hammering. Train one arm for 12 weeks and MRI shows fat dropping evenly across the body, not preferentially on the working side. Six weeks of daily ab work on a calorie-matched diet improved core endurance but left belly fat and waist size untouched.

Pool it all — a meta-analysis of 13 studies and roughly 1,158 people — and the effect of local training on local fat is statistically indistinguishable from zero.

Why the myth survives

People who take up training often do lose belly fat, so the ab work gets the credit. What really happened: they moved more, ate a bit better, and lost fat everywhere, and the abs simply became visible. That “toned” look is muscle you built showing through a thinner layer of fat — not fat that left because you aimed at it.

The honest asterisk

A 2023 trial reported extra trunk-fat loss from abdominal endurance exercise, reviving the argument. But it’s one small study, 16 men, standing against a large and consistent body of evidence — and even if a tiny local effect is real, it’s far too small to plan around.

So to lose fat from a stubborn spot, run an overall energy deficit and give it time. Genetics set the order fat leaves, and the trouble areas are usually just last in line. Train the muscle underneath so there’s a good shape waiting when the fat clears.
